Protein and recovery: what it fixes and what it does not

Recovery is one of those words that absorbs whatever a product wants it to mean. It is worth separating what protein actually contributes from what gets attributed to it.

What protein does

Training damages muscle. Repairing it requires amino acids, and those come from what you eat. So an adequate protein intake is a condition for recovering well: without it, the repair is constrained by material and the training does not produce what it should.

That is the mechanism, and it is why the sports nutrition guidance sets a daily range rather than a recovery-specific protocol.1 The requirement is continuous, because the repair is continuous.

What protein does not do

  • Remove soreness. The evidence is mixed and any effect is small. Delayed soreness after unfamiliar exercise is a normal response that fades as the movement becomes familiar, and nothing you eat changes that arc much.

Soreness is a bad instrument

This deserves stating on its own, because a lot of training decisions get made from it.

Soreness tracks how unfamiliar a movement was more than how productive it was. The first session back after a break is always the worst, and the fifth session of the same thing barely registers, even though the fifth one is doing more.

Judging a session by next-day soreness therefore rewards novelty and punishes consistency, which is exactly backwards. Progress is what you can do over weeks: more weight, more repetitions, better movement.

The timing question, briefly

Whether protein needs to arrive soon after training is its own question with a settled answer: the window is hours rather than minutes, what you ate beforehand is still being absorbed, and the nutrient timing position stand puts total daily intake as the dominant variable.2

For recovery specifically, the one case with a practical argument is two sessions in a day or a very long one, where getting food in reasonably soon makes the next effort better. That is fuelling rather than repair.

When recovery keeps getting worse

If you are getting flatter week after week rather than session to session, that is not something to eat your way out of.

The usual causes are total training load, total food, and sleep, roughly in that order. Reduce the load for a week and see what happens; that is the cheapest diagnostic available and it is more informative than any supplement.

Persistent fatigue that does not lift with a lighter week, or that comes with other symptoms, is worth taking to a doctor rather than treating as a training variable.

Hit that, sleep, and let the training progress. Rest days need protein too, which is the most common gap in an otherwise well-managed week.
