How much protein should I eat per meal?

Roughly your daily target divided by the number of times you eat, which lands most people between 25 and 35 g. The underlying research measured it per kilogram: muscle protein synthesis plateaued at about 0.24 g/kg per meal in younger men and about 0.40 g/kg in older men.

Everybody has heard 25 to 30 g. Almost nobody has heard where it came from, and the origin is more useful than the number, because it scales.

The study behind the round number

A dose-response experiment fed younger and older men graded amounts of protein and measured how far muscle protein synthesis rose, then found the point at which it stopped rising.

The measured plateaus were 0.24 g per kilogram of body mass in younger men and 0.40 in older men.1 Look at the 70 kg row in the right-hand column: 28 g. That is where "aim for about 30 g a meal" comes from.

So the round number is real, and it is one cell of a table that has been flattened into a rule for everyone.

Two caveats belong with it. The study was small, and it was in men. And it measured a short-term response rather than muscle gained over months, which is a related but not identical question.

Why older adults need more per meal, not less

The ratio in that table is the striking part: nearly twice the relative dose for the same effect.

Older muscle is less sensitive to a given amount of protein, an effect called anabolic resistance. The intake that comfortably triggered a building response at 25 does less at 70.

This is why the expert groups recommend both a higher daily total and spreading it across meals for older adults, rather than treating distribution as a refinement.3 A small breakfast is a more expensive mistake at 65 than at 25, because the dose needed to clear the threshold is higher and a light meal falls further below it.

What "plateau" does and does not mean

It means: past this dose, that meal's muscle building response does not go higher.

It does not mean the rest is wasted, and this is the most common misreading in the whole category. Absorption is close to complete at any normal meal size, and amino acids past the plateau feed every other protein your body maintains before anything is used for energy. The absorption myth is worth reading if you have been leaving food on the plate over this.

Then check the distribution rather than the size of the largest meal. Almost everyone's problem is the same one and it is not dinner.

A typical breakfast carries 5 to 12 g. If two of your three meals hold 10 g between them, the day is decided before lunch, and no arrangement of the evening rescues it. Fixing the first meal is usually the single largest change available.

Where this sits against everything else

The daily total does most of the work. Distribution is a genuine second-order effect that grows with age, and everything about timing relative to training is smaller than both.

If you are hitting a good total and one meal is a bit over the plateau, nothing is wrong. If you are hitting a good total entirely at dinner, that is worth changing. And if you are not hitting the total, this page is not where your problem is: the daily number is.

One scope note. Everything above is about healthy adults arranging an ordinary diet. If your protein intake is already managed as part of your medical care, both the daily total and how it is spread are set by the clinician managing it, and a per-meal figure derived from a study in healthy men is not aimed at you.

Is 30 g per meal the right number for everyone?

No, it is the answer for someone around 70 kg and older, which is where the round figure comes from. A 55 kg person needs meaningfully less and a 95 kg person meaningfully more. Divide your own daily target by the number of times you eat and you will get a better number than any rule of thumb.

Is protein above 30 g in one meal wasted?

No. Past the plateau, extra protein stops adding to the muscle building response from that meal, and it is still absorbed and still used for every other job protein does. Wasted is the wrong word for a nutrient that is fully digested.

Does the number of meals matter?

Somewhat. Three or four occasions each carrying a real dose trigger the building response more times than one large evening meal does. Beyond about four, there is nothing to suggest more frequent eating helps, and the daily total continues to matter more than the arrangement.
