Everyone says eat 30 g per meal. Almost nobody says what that is on a plate. Here it is in real foods and real portions, plus what 20 g and 40 g look like.

What does 30 grams of protein look like?

About 100 g of cooked chicken breast, one can of tuna, 170 g of Greek yoghurt plus a handful of almonds, five large eggs, or 300 g of cottage cheese. In plant foods it is roughly 350 g of cooked lentils or 375 g of firm tofu, which is why plant-based days need more total volume.

Two things jump out of that table, and they are the whole point of it.

Meat, fish and dairy get there in a small physical volume. 100 g of chicken is not a large amount of food.

Nuts, nut butter and cheese technically get there but should not be your route. 145 g of almonds is 840 calories for 30 g of protein. They are protein-containing foods, not protein sources.

Plant staples need volume. A cup and a half of lentils is a genuinely large serving. This is not an argument against plant-based eating, it is the practical reason plant-based days involve more entries and more food.

30 grams, as actual meals

Single foods are for calibration. Nobody eats 275 g of cottage cheese and calls it lunch.

Breakfast, about 30 g

Why 30, and when it is the wrong number

The 30 g figure is downstream of a daily target, not a rule of its own. The reasoning: spreading protein across meals appears to work better than concentrating it, and the PROT-AGE group recommended distributing intake so each main meal carries a meaningful dose. For someone with a daily target near 90 to 100 g and three meals, that arithmetic lands on 30 g.

So the honest version is: divide your own daily target by the number of meals you actually eat.

If you are a 55 kg lightly active person, your target may be nearer 65 g and 30 g a meal is simply too much. Work out your own daily number before adopting a rule of thumb aimed at someone else.

"I physically cannot eat that much"

This comes up constantly, and it is usually one of two problems rather than a failure of willpower.

The target may be too high. Very high per-kilogram figures aimed at athletes get repeated as though they apply to everyone. If a calculator told you 190 g and you weigh 70 kg, something has gone wrong: that is 2.7 g/kg, above the range in any mainstream recommendation. Targets scaled off total body weight at a higher BMI also overshoot, which is why an adjusted weight is standard clinical practice.

The protein may be coming from bulky food. 30 g from lentils is three times the physical volume of 30 g from chicken. Swapping ordinary yoghurt for Greek, adding eggs, or using a shake for one occasion changes the volume without changing the number.

If it still feels impossible, that is worth raising with a clinician rather than pushing through, particularly if you are taking a GLP-1 medication where appetite suppression is the mechanism.

Where the shortfall usually is

Breakfast. Almost always breakfast.

A bowl of cereal with milk is about 12 g. Two slices of toast with jam is about 8 g. A croissant is about 5 g. Fruit and coffee is about 1 g.

If you eat three meals and only one of them carries meaningful protein, you are starting the day 20 g down and trying to make it up at dinner. Fixing breakfast is usually the single largest change available, and it is one swap rather than a new diet.

How do I get 30 g at breakfast?

Three eggs plus two slices of wholemeal toast is about 26 g, and a large Greek yoghurt with almonds and seeds gets you to about 25 g.
